@whole27 after your workout your carb source can be white pasta or white rice,
else it should be whole grain. and after workout = high protein + high carbs
before workout = mid protein + high carbs (spend energy in your workout)
morning = mid/high carb + high protein.
these are the meals you should have carbs in. if its your rest day get some carbs in the morning and some at lunch.
rest of the meals should be high protein + mid fat meals

@whole27 good carb examples: bread, oatmeal, pasta (spaghetti f.e), rice
important here is, it HAS TO BE whole grain. you should avoid carbs with high GI-Index.
Protein ex.: eggs, any low fat meat, fish, non-fat milk, low fat quark.
fat ex.: olive oil, rape oil, nuts – (avoid transfat)
you should have 5-6 meals a day, try to avoid fats with carbs, protein in every meal,
meal without carbs should contain protein and fat. have carbs before and after workout and in the morning

instead of putting in water and then the powder I make a protein shake and use half of it for the oats, then drink the rest while eating the oats. that works best for me
